Muscle is most of what decides how much work a day can take out of you, and adults lose roughly 3 to 8 percent of it per decade after 30 unless training gives the body a reason to keep it. Two sessions a week is the amount the national activity guidelines set for adults. Push, pull, hinge, squat, carry, and add a little weight when it starts to feel easy.

Put 25 to 30 grams of protein in each main meal.

Muscle is built and held meal by meal, and below roughly 25 grams a meal the body does not get the full signal to do it. Eggs, fish, meat, Greek yogurt or a shake all count; the form matters less than the amount. A position paper written for exactly this age group puts the daily target above the general adult guideline, so spread it across the day rather than saving it all for dinner.

Wake at the same time every day, weekends included.

Recovery runs on a clock, and a fixed wake time is what sets it. In a study of nearly 61,000 adults wearing activity trackers, how regular their sleep was predicted long-term survival more strongly than how many hours they slept. A week that starts on a different clock than the last one is a week that feels different, which is most of what a swinging drive is. Bedtime can move. The wake time should not.

Give the protein and the wake time two weeks. Give the strength work six, because muscle answers on a slower clock than sleep does. The check below shows whether they have done their job, or whether measurement is what closes the gap.

03 · A story like yours

How someone with a score of 62 turned it around.

The starting point. A man in his early fifties in Austin, TX came in with almost the same reading: steady job, still training twice a week, but his shape had drifted over two years and his drive ran strong one week and flat the next. He put it down to a busy year. His score sat right around the middle.

First, the free steps. He started with the same three changes in section 02: two strength sessions a week, protein in every main meal, and a fixed wake time. Six weeks in, the weights had started to move again and the flat weeks were less flat.

Then, what the steps could not reach. His shape still drifted on the same food, so he booked a consultation. The wide baseline measured what he could not read by feel: a body-composition scan showed less muscle than his weight suggested, his aerobic capacity came back below the range for his age, and several of the markers behind strength and drive had drifted low.
